Assault Bike for CrossFit: How to Pace It Without Blowing Up

The Assault Bike has a reputation for turning a perfectly reasonable CrossFit workout into a negotiation with your lungs. The machine looks simple: sit down, push and pull the handles, pedal hard, watch the calories climb. Then you go five percent too fast for the first 20 seconds and spend the next three minutes discovering how expensive that decision was.
That is what makes the fan bike so useful. It rewards power, but it punishes power you cannot repeat. It uses your legs and upper body at the same time, resistance rises as the fan spins faster, and there is no coasting phase where the machine quietly gives you momentum for free. In a mixed-modal workout, the bike also has a nasty habit of stealing energy from whatever comes next.
This guide is about making the Assault Bike less random. Not easier—just more controllable. The goal is to understand why it feels so brutal, how to choose a pace you can actually hold, when to sprint, when to stay restrained, and how to use the bike for conditioning without every session becoming a test of who can suffer the most.
Why the Assault Bike Feels Worse Than It Looks
The Assault Bike is not hard because it is complicated. It is hard because it is brutally honest about output.
The fan creates air resistance, and that resistance increases as you drive the machine harder. A relaxed pace feels manageable. Add more leg speed, harder pushes and stronger pulls, and the fan pushes back more aggressively. That means a small jump in speed can demand a noticeably larger jump in effort.
Unlike a standard spin bike, you are also producing force with the upper body. Your legs are pedaling while your arms alternate between pushing and pulling the handles. That spreads the workload across more muscle mass, which can be useful for conditioning but also raises the total oxygen demand quickly.
Then there is the psychological problem: the display gives you instant feedback. Calories, distance, RPM and watts make it tempting to chase a number. If another athlete is beside you, that temptation gets even stronger. A number that looks impressive for 15 seconds can be completely useless if it forces a 20-second collapse afterward.
The best CrossFit athletes are not simply good at creating a huge peak. They are good at deciding when a peak is worth paying for.
The Biggest Assault Bike Mistake: Winning the First 20 Seconds
Most pacing failures begin because the bike feels easier at the start than it will 30 seconds later.
You sit down fresh. The flywheel is slow. Your breathing is under control. You attack. Calories jump quickly, which feels efficient, and for a brief moment it looks like you have found free speed.
You have not.
A hard opening surge creates a large metabolic bill that arrives after the excitement of the start. Your breathing spikes, your legs fill with fatigue, your arms stop contributing cleanly and the RPM begins falling. The classic result is a workout where the first 10 calories are your fastest and every calorie after them becomes more expensive.
A better approach is to ask a simple question before you start: What does the bike need to leave me capable of doing next?
If the bike is the final movement of the workout, the answer may be “nothing.” That is when a true sprint makes sense. If the bike is followed by heavy cleans, burpees, pull-ups or another round, the answer is very different.
For repeated intervals, the first round should usually feel almost suspiciously controlled. If round one feels heroic and round four feels like survival, you did not discover your fitness—you discovered that your opening pace was wrong.
How to Find a Pace You Can Actually Repeat
There is no universal Assault Bike RPM that every athlete should hold. Body size, strength, conditioning, bike model, workout duration and the movements around the bike all change what a sustainable number looks like.
That is why pacing should begin with your own repeatable output rather than somebody else's scoreboard.
A practical way to learn it is to use repeat tests. Pick a duration—30 seconds, one minute or two minutes—and perform several rounds with controlled rest. The goal is not to win the first interval. The goal is to keep output reasonably consistent across all of them.
If your first minute produces dramatically more calories than the final minute, you started above your repeatable pace. If every interval finishes with plenty left and the final round is much faster, you probably started too conservatively.
For longer conditioning, think in effort zones rather than ego numbers:
- Easy / recovery: conversational, relaxed shoulders, low tension in the grip.
- Sustainable conditioning: breathing is clearly elevated, but you still feel in control of cadence and posture.
- Threshold-style effort: hard enough that concentration matters, but not so hard that RPM falls apart after one minute.
- Sprint: used when the interval is short enough—or the workout is over enough—that the crash does not matter.
The most useful number on the monitor is often not the biggest one you can hit. It is the number you can predict.
That predictability becomes a weapon in CrossFit because transitions and other movements are easier to plan when the bike is no longer a surprise.
Better Technique Makes Hard Pacing Less Expensive
On an Assault Bike, technique will not magically make a maximal sprint comfortable. It can, however, stop you from wasting energy.
Start with the seat. If it is too low, you may feel cramped and burn the quads unnecessarily. If it is too high, your hips can rock and you may struggle to apply force smoothly through the bottom of the pedal stroke. You want a position that lets you extend the leg strongly without reaching for the pedal.
Next, think about the arms as part of the engine rather than passengers. Push one handle while pulling the other, but avoid turning every repetition into a shrug. Excess shoulder tension makes breathing harder and contributes very little to useful power.
Your torso can lean slightly during hard efforts, but collapsing over the monitor usually signals fatigue rather than efficiency. Keep enough posture that the ribs can expand and breathing does not become even more restricted.
Grip is another place athletes waste energy. You need control, not a death grip. If your forearms are getting more tired than your lungs, there is a good chance you are hanging onto the handles harder than necessary.
Finally, breathe earlier than you think you need to. Many athletes hold tension during the first sprint, then suddenly realize they are behind on breathing. The bike does not reward drama. Smooth breathing and smooth force tend to preserve output longer.
CrossFit Pacing Changes Depending on What Comes After the Bike
The Assault Bike should almost never be paced in isolation inside a CrossFit workout.
Fifteen calories followed by two minutes of rest is one problem. Fifteen calories followed by 15 thrusters is a completely different problem, even though the bike prescription is identical.
Before movements that demand leg power—thrusters, wall balls, cleans, front squats or box jumps—leaving the bike with slightly fresher legs can produce a faster overall round. Before pull-ups, toes-to-bar or handstand work, excessive arm contribution on the bike may make the next station harder than necessary.
This is where experienced athletes start adjusting emphasis. On a bike-to-barbell workout, you may keep the opening cadence controlled and avoid a giant final surge. On a bike-to-rest workout, you can spend more of the reserve because recovery is guaranteed. On a bike finisher, you can stop protecting the next movement because there is no next movement.
That leads to a useful rule:
Do not ask, “How fast can I do the bike?” Ask, “What bike pace gives me the fastest total workout?”
That question is less exciting. It is also usually faster.
Four Assault Bike Workouts That Teach Different Kinds of Pacing
1. Short Sprint Power
10 rounds: 15 seconds hard / 45 seconds easy or complete rest.
The goal is high output without letting technique completely unravel. Because the rest is generous relative to the work, this is where you can practice real acceleration and peak power.
2. Repeatable One-Minute Intervals
6 rounds: 60 seconds hard / 60 seconds easy.
Try to keep your calorie count or distance close from the first interval to the sixth. This is an excellent reality check for athletes who always start too aggressively.
3. CrossFit Mixed-Modal EMOM
12-minute EMOM:
Minute 1: Assault Bike calories
Minute 2: 8–10 burpees
Minute 3: 8 moderate front squats
Minute 4: rest
Choose a bike target that leaves enough time to breathe and transition. If the first round requires a desperate sprint just to finish inside the minute, reduce the calorie target. The purpose is to repeat quality work, not create a failure test in minute one.
4. Recovery Ride
10–20 minutes: easy continuous pace.
The same machine that can destroy you in 30 seconds can also be used for low-impact recovery. Keep the effort genuinely easy. If you turn recovery into a secret threshold workout, you missed the point.
How to Know Your Assault Bike Pace Is Actually Improving
The easiest metric to chase is peak output. It is also one of the least useful if your goal is better CrossFit performance.
A stronger sign of progress is repeatability. Can you hold a slightly higher pace for the same number of rounds? Can you finish the bike and begin the next movement sooner? Does your breathing settle more quickly during rest? Can you maintain cleaner posture and smoother strokes at an output that used to feel chaotic?
Those changes matter because CrossFit is rarely a single isolated sprint. Performance is usually about producing useful work, recovering just enough, and producing useful work again.
The Assault Bike exposes that ability with almost no hiding place.
That is why the machine deserves its reputation—but also why it is more useful than the jokes suggest. Used intelligently, it can build sprint power, repeat-effort conditioning, aerobic capacity and the ability to manage effort under fatigue.
The bike is not trying to ruin your workout. Your pacing usually does that part on its own.
