Arnold’s 5-Move Unilateral Dumbbell Test: Find Your Weak Side Before It Limits Your Lifts

Most lifters have a “better” side. One arm presses more cleanly, one leg feels steadier in a split squat, or one side starts shaking sooner when the set gets hard. That does not automatically mean something is wrong. Human bodies are not perfectly symmetrical, and small side-to-side differences are common.
A useful way to turn that observation into training data is a simple five-move unilateral dumbbell test associated with Arnold Schwarzenegger’s Pump Club: a single-leg Romanian deadlift, single-arm overhead press, Bulgarian split squat, single-arm row and suitcase carry. Because each side has to work independently, the stronger side cannot quietly take over for the weaker one.
The goal is not to diagnose yourself from one workout. It is to notice where the gap actually appears. Is one side weaker? Does it fatigue sooner? Is balance the limiting factor? Does one arm lose position before the other? Once you know the pattern, you can train both sides from the weaker side’s current ability instead of letting the stronger side keep widening the gap.
Why Unilateral Training Makes Side-to-Side Differences Obvious

In a bilateral exercise, the two sides share the job. That is useful for moving heavy loads, but it can hide a small imbalance because the stronger side may contribute a little more without you noticing. A one-arm press or one-leg hinge removes that escape route. Each side has to stabilize, control and produce force on its own.
That specificity matters. Research comparing unilateral and bilateral resistance training suggests that neither approach has a special hypertrophy advantage overall, but strength gains tend to be specific to how you train: bilateral training better improves bilateral strength, while unilateral training better improves unilateral strength. In other words, single-sided work is not magic—it is simply a useful tool when you want to test or train one side independently.
There is also a phenomenon called cross-education, where training one limb can produce a small strength increase in the opposite, untrained limb. A 2026 systematic review found small contralateral strength improvements after unilateral upper-body training but no detectable muscle-thickness gain on the untrained side. That reinforces an important point: strength is partly neural and skill-specific, so a side-to-side difference in one movement is not the same thing as proving one side has dramatically less muscle.
When you test yourself, look for several things rather than obsessing over a single rep count: clean repetitions, range of motion, speed, balance, trunk position and how quickly technique deteriorates. A two-rep difference with identical form may mean less than one side twisting, wobbling or shortening the range from the first rep.
The Five-Move Dumbbell Test

You can run the session as three short blocks. Use a load you can control cleanly; this is a comparison workout, not a max-strength test. If you have both lighter and heavier dumbbells, one higher-rep round followed by a lower-rep heavier round can show whether the gap appears more in endurance, strength or control. If you only have one moderate pair, keep the first round higher-rep and make the second round slower and more deliberate.
Block 1: Single-Leg Romanian Deadlift + Single-Arm Overhead Press
Do two rounds. Start with the single-leg Romanian deadlift, alternating sides. Hinge from the hip while the non-working leg reaches behind you, keep the pelvis controlled and stop the range when you can no longer maintain position. Then perform the single-arm overhead press on each arm, keeping the ribs down and avoiding an exaggerated lean.
The hinge exposes balance, hamstring control and hip stability. The press exposes shoulder and triceps strength while forcing your torso to resist side-bending. If one arm can press the same dumbbell for ten clean reps while the other loses position at eight, that is more useful information than forcing the weaker side through two ugly reps.
Block 2: Bulgarian Split Squat + Single-Arm Row
Next, pair Bulgarian split squats with a single-arm dumbbell row. For the split squat, keep the front foot planted, descend under control and use a consistent depth on both sides. For the row, build a stable base and pull the dumbbell toward the hip without rotating your torso to manufacture extra range.
This block can reveal a different kind of asymmetry. One leg may be strong but less stable. One arm may row the same weight but rely on more torso rotation. That is why “weak side” should not be reduced to a single number. Quality matters.
Block 3: Suitcase Carry
Finish with a suitcase carry: hold one dumbbell at your side and walk for about 40 seconds, then switch hands. Stay tall and resist being pulled toward the loaded side. If space is limited, walk short lengths or a controlled figure-eight.
The carry is a useful final test because it asks the trunk, grip and hips to keep the body organized while you move. Compare posture and grip fatigue between sides rather than racing for distance.
How to Train After You Find a Weaker Side

The simplest rule is also the most practical: let the weaker side set the ceiling for both sides. If your left arm gives you eight clean presses and your right gives you eleven, stop the right at eight for now. Do not add bonus reps to the stronger side while claiming you are trying to close the gap.
Start unilateral sets with the weaker side while you are fresh. Match that side’s clean reps, load and range of motion on the stronger side. Over the following weeks, progress both sides together when the weaker side earns it. That may mean moving from eight to nine reps, extending the carry by a few seconds, or adding a small amount of load while preserving technique.
You usually do not need an elaborate “corrective” program for a modest difference. One or two unilateral exercises in your normal week can be enough. A lifter might keep bilateral squats and bench presses as the heavy foundation, then use split squats and one-arm rows as accessory work. That preserves the strength benefits of bilateral lifting while still giving each side independent practice.
Also avoid turning normal asymmetry into a medical diagnosis. A small difference between sides is not proof of an injury or structural problem, and one workout is not a clinical assessment. If the difference is sudden, large, painful, accompanied by numbness, or follows an injury, that is a different situation and is better assessed by a qualified healthcare professional.
For everyone else, treat the workout like a dashboard. Repeat the same movements under similar conditions every few weeks. If the weaker side is adding reps, becoming steadier and matching the stronger side more closely, the plan is working. If both sides are progressing and the small gap remains stable, that may simply be your normal pattern rather than a problem that needs endless correction.
The bottom line: unilateral work is valuable because it makes compensation harder to hide. Use the five movements to compare sides honestly, judge technique as well as reps, and let the weaker side determine the workload. Then go back to training. The goal is not perfect symmetry—it is a stronger, more controlled body on both sides.
