Strength Science for Busy Lifters: What Dr. Pak’s Research Means Outside the Laboratory

Strength training advice often assumes unlimited time: perfect exercise selection, ideal weekly volume and a schedule built around the gym. Dr. Patroklos “Pak” Androulakis-Korakakis has spent years studying the opposite question: how little training can still produce meaningful strength progress?
Minimum effective dose does not mean minimum effort
The central idea is simple. A minimum effective dose is the least amount of training needed to produce a meaningful improvement. Dr. Pak’s doctoral work focused on strength in powerlifters, and the broader literature he discusses suggests trained lifters can make progress on surprisingly low weekly volumes when the work that remains is performed with sufficient intensity and consistency.
That distinction matters. Minimalist training is not an excuse to coast through a few easy sets. When volume falls, exercise quality, proximity to failure where appropriate, load selection and progression become more important.
What the research suggests for strength
In discussions of his research, Pak has pointed to protocols as small as a few hard sets per lift each week producing meaningful gains in trained people. Some studies have pushed the idea even further with very small numbers of heavy repetitions. The probability of maximizing progress falls as volume becomes extremely low, but the important practical finding is that “less than optimal” can still be effective.
Why this matters outside the laboratory
The real value is psychological as much as physiological. Busy lifters often fall into an all-or-nothing trap. If the normal five-day program is impossible during travel, deadlines or family pressure, they skip training entirely. Minimum-dose research gives a better fallback: shrink the plan while preserving the important work.
A short session with a squat pattern, press and pull can keep a training week alive. A hotel gym session with hard dumbbell presses, rows and split squats still counts. The objective during a busy period may be slower progress or maintenance rather than optimization—and that can be a very good trade.
Muscle growth also responds to modest volumes
Strength and hypertrophy are not identical outcomes, but the same broad lesson applies. A small number of hard weekly sets can stimulate growth, particularly compared with doing nothing. More volume can often produce more growth up to a point, so “minimum effective” should not be confused with “best possible.”
For a lifter with more time and recovery capacity, adding productive sets can make sense. For someone struggling to train consistently, the minimum that gets done every week can beat the optimal program that exists only on paper.
How to build a busy-week version of your program
Keep the movements that give you the most return. Preserve at least one hard exposure to the lifts or muscle groups you care about. Use supersets for exercises that do not interfere heavily with each other. Avoid turning warm-ups and accessory work into the majority of the session. Most importantly, keep a progression target so the reduced plan remains training rather than random exercise.
Minimum dose is a floor, not a religion
Dr. Pak’s work is most useful when it removes unnecessary barriers. It does not prove everyone should permanently train as little as possible. If you enjoy four or five sessions per week, recover well and want to maximize progress, there is no reason to force yourself into a minimalist plan.
But when life gets crowded, the research gives lifters permission to adapt. Twenty focused minutes can be worthwhile. A couple of hard sets can preserve momentum. The best program for a busy month may simply be the smallest one you can execute consistently.
